General exercise instructions

Exercise tips

  • Wear comfortable sportswear.
  • Warm up before each exercise session and end the session gradually.
    • Take sufficient breaks between the exercises and keep yourself sufficiently hydrated.
  • If you are a beginner, never exercise with too much intensity. Increase the intensity of the exercise sessions slowly.
  • Perform all exercises smoothly, not jerkily and not fast.
  • Be sure to breathe steadily. Exhale during exertion and inhale upon release.
  • Maintain correct body posture while exercising.

Warming up

Take sufficient time before each exercise session to warm up. Some simple warm-up exercises are described below.

You should repeat each exercise 2-3 times.

Neck muscles

  1. Turn your head slowly to the left and to the right. Repeat this movement four to five times.
  2. Rotate your head slowly, first in one direction, then in the other.

Arms and shoulders

  1. Clasp your hands behind your back and pull them upwards slowly. If you bend your upper body forwards at the same time, all muscles will be optimally warmed up.
  2. Roll both your shoulders forwards for one minute, then roll them back.
  3. Lift your shoulders up to your ears and then let them drop again.
  4. Circle your right and left arms alternately forwards and then, after one minute, backwards.

Important: don't forget to keep breathing steadily!

Leg muscles

  1. Stand on one leg and lift the other leg, with the knee bent, approx. 20cm off the floor.
  2. Rotate your raised foot first in one direction, then change direction after a few seconds.
  3. Switch legs and repeat this exercise.

  4. Lift one leg after the other and take a few steps on the spot. Make sure you only lift your legs to a height where you are still able to maintain your balance well.

Exercise suggestions

Below are some of the many possible exercises.

Knee bends (Fig. H)

Position of door anchor: between the door and the door frame at the top

Muscles used: front of thigh and core

Starting position

  1. Stand facing the attachment point. Your feet are shoulder-width apart, elbows bent at your sides.
  2. Hold the handles so that the backs of your hands are facing outwards and your arms are bent at a 90^ angle.
  3. Exert light tension on the fitness band by leaning back somewhat.

End position

  1. Tense your abdominal and buttock muscles.
  2. Enter a squatting position. Your knees should be parallel to your toes. Keep your heels firmly on the floor.
  3. Extend your buttocks slightly backward and keep your upper body upright.
  4. Return to the starting position.
  5. Repeat the exercise 15 times.

Important: increase the intensity of the exercise by increasing the speed or performing the exercise on one leg.

Rowing (Fig. I)

Position of door anchor: between the door and the door frame at the top

Muscles used: arm and core

Starting position

  1. Stand facing the attachment point. Your feet are shoulder-width apart.
  2. Hold both handles with your arms stretched out in front of you. The backs of your hands are facing outwards.
  3. Take a few steps forward or backward until you have reached an appropriate angle of resistance.
  4. Exert tension on the fitness band by leaning back.

End position

  1. Pull the handles towards you. Your body can move in the direction of the door mount at the same time.
  2. Your elbows should be bent at 90^ and your arms should form a 90^ angle to your body.
  3. Return to the starting position.
  4. Repeat the exercise 10 times.

Important: squeeze your shoulder blades together while pulling your upper body forwards. Be careful not to pull your shoulders upwards. Most standing exercises are more difficult if your legs are positioned close together.

Note: the exercise is easiest with your legs wide apart. It is more difficult if your feet are together, and it is most difficult on one leg.

Hip tilt (Fig. J)

Position of door anchor: between the door and the door frame at the top

Muscles used: entire body

Starting position

  1. Stand sideways relative to the attachment point and hold the handles over your head.
  2. Take one step forward with your inward-facing leg, with your feet forming a line.
  3. Lean away from the attachment point to the side and maintain tension on the bands.

End position

  1. Tense your arm and abdominal muscles.
  2. Extend your hip outward, away from the attachment point.
  3. Move away from the door in a motion that is comfortable for you, slow and controlled.
  4. Return to the starting position by tensing your abdominal muscles.
  5. Repeat the exercise with your other leg.

  6. Perform this exercise 10 times per leg. Important: maintain body tension during the entire exercise. Keep your elbows wide apart and in line with your hips.

Rolling up (Fig. K)

Position of door anchor: between the door and the door frame at the top

Muscles used: shoulder, arm and core

Starting position

  1. Stand with your back to the attachment point with your feet shoulder-width apart.
  2. Take one or two steps forward until you have reached a comfortable angle of resistance for you.
  3. Stretch your arms out in front of you and lean into the straps, with the backs of your hands pointing forwards.

End position

  1. Tense your arm, buttock and abdominal muscles.
  2. Lift your arms upwards in a slow and controlled manner. Watch your posture during the forwards movement.
  3. Return to the starting position.
  4. Repeat the exercise 15 times.

Important: most standing exercises are easier if you place one foot slightly in front of the other and shift some of your body weight onto this foot. An off-set foot position is also more stable.

Biceps (Fig. L)

Position of door anchor: between the door and the door frame at the bottom Muscles used: biceps

Starting position

  1. Stand facing the attachment point. Your feet are hip-width apart and your body is straight.
Note: make sure that you are about an arm's length away from the door.
  2. Grab each handle with one hand and keep your arms straight down at your sides. The backs of your hands are facing down.

End position

  1. Tense your arm muscles.
  2. Pull the bands upwards. Bend your elbows to do this and move your forearms upwards at the same time. Your upper arms remain against your body.

  3. Return to the starting position.

  4. Repeat the exercise 10 to 15 times in 3 sets.

Important: make sure that your upper body is upright, your shoulder blades are pulled downwards, and your upper arms remain parallel to your body.

Hip abduction (Fig. M)

Position of door anchor: between the door and the door frame at the bottom

Muscles used: outer leg muscles and core

Starting position

  1. Stand sideways to the attachment point.
  2. Attach both handles to your outer leg.

Note: you can place a chair in front of you to help support yourself if needed.

  1. Stand up straight and tense your core and buttocks.

End position

  1. Lift your outer leg. You should not lift it above a 60° angle. Your inner leg remains on the floor.
  2. Then move the lifted leg back slowly.
  3. Repeat the exercise 15 times and switch sides.

Important: try to stay in an upright position without leaning to the side.

Hip stretch (Fig. N)

Position of door anchor: between the door and the door frame at the bottom Muscles used: hip extensor, shoulder and core

Starting position

  1. Get down on all fours facing the attachment point.
  2. Attach one handle to the door anchor and the other to a foot. The band runs below your body.

End position

  1. Tense your buttock and abdominal muscles.
  2. Move your left leg out of the all fours position backwards into an extended position, if possible in line with your back.
  3. Move your leg slowly back to the starting position.

  4. Repeat the exercise 15 times and switch sides. Important: maintain body tension and good posture. Your head should face downwards.

Leg curls (Fig. O)

Position of door anchor: between the door and the door frame at the bottom

You should perform each exercise 3 times per side for 15-30 seconds.

Neck muscles

  2. Pull your head gently to one side with one hand, first to the left and then to the right. This exercise stretches the sides of your neck.

Arms and shoulders

  1. Stand up straight with your knees slightly bent.
  2. Bend your right arm behind your head until your right hand is between your shoulder blades.
  3. Grip your right elbow with your left hand and pull it backwards.
  4. Change sides and repeat the exercise.

Leg muscles

  1. Stand upright and lift one foot off the floor.
  2. Rotate it slowly, first in one direction, then the other.
  3. Switch feet after a while.
